A 3-day strength plan for busy professionals

You do not need six days in the gym. Three well-run sessions a week, progressed properly, will build more strength in a year than five improvised ones. Here is the template our coaches hand to members with 50-hour work weeks.
The template
Each session runs 50–60 minutes and follows the same order: main lift, secondary lift, two accessories, one carry or core finisher.
- Day A — Back squat, Romanian deadlift, split squat, row, farmer carry.
- Day B — Bench press, weighted pull-up or lat pulldown, incline press, face pull, plank.
- Day C — Deadlift, front squat or leg press, overhead press, curl and triceps, sled push.
How to progress
Stay in 3 sets of 5 on the main lift. When all three sets feel like you had two reps left in the tank, add 2.5 kg next week. That is the whole system — resist the urge to change exercises every fortnight.
When the week goes wrong
Missed a session? Do not stack two together. Slide the plan forward and carry on. A 70% week repeated fifty times beats a perfect week repeated five.
FAQs
- Can I add cardio to this plan?
- Yes — 20 minutes of easy zone-2 work after two of the sessions, or one conditioning class on a non-lifting day.
- How long before I see change?
- Strength numbers move in three to four weeks; visible change usually lands around week eight to twelve.
