How to restart the gym after a long break

The comeback usually fails in week one, not week six — because a session that felt easy two years ago leaves you unable to sit down for four days. Here is how to restart so that week five actually happens.
Week one: half of what you think you can do
Pick weights you could lift for fifteen reps and stop at eight. Two sessions, full body, 35 minutes each. You should leave the floor feeling like you could have done more — that is the point.
Weeks two to four: add one thing at a time
Week two: three sessions, same weights, one extra set on the main lift. Week three: add load, keep the volume. Week four: introduce a heavier top set on squat and hinge.
Muscle memory is real — strength returns far faster the second time. Tendons and connective tissue do not follow that curve, which is why the fast return is where people get hurt.
Manage the soreness
Some soreness for the first four sessions is normal. Walk on the off days, sleep seven hours, and get 1.6g of protein per kg of bodyweight. If soreness lasts more than 72 hours, you did too much — repeat the week rather than progressing.
Rebuild the habit before the physique
Fix the day and the time before the program. Two non-negotiable slots in the calendar beat a perfect five-day split that collides with work. Once four weeks are complete without a miss, then start chasing numbers.
FAQs
- How long until I get back to my old strength?
- Most people who trained seriously before recover their previous numbers within eight to twelve weeks of consistent training.
- Should I get a coach for the comeback?
- A few coached sessions is the cheapest injury insurance available — it stops the classic mistake of loading week-one weights onto a body that has not trained in a year.
